How to lose weight without losing muscle
A calorie deficit drives fat loss. Lifting and protein protect muscle. Here is a clear plan for weight loss that does not erase your training progress.
Weight loss is mostly energy balance. Keeping muscle during a cut is mostly training + protein + not cutting too hard.
The three levers
- Calorie deficit — enough to lose fat (~0.5–1% of body weight per week for many people), not so aggressive that strength collapses.
- Resistance training — keep lifting; do not switch to cardio-only. Hypertrophy-style training still matters in a deficit.
- Protein — prioritize protein at most meals so the body has less reason to break down muscle.
What to track (minimum)
- Body weight trend (weekly average beats daily panic)
- Protein and calories most days
- Key lifts — if they crash for weeks, the deficit may be too deep
Cardio’s role
Cardio can help the deficit and health. It does not replace lifting if your goal is to look athletic after the cut.
